A steady-state session with a strict stroke rate cap of 18-20 spm. By limiting the rate, this workout forces you to develop a longer, more powerful stroke rather than relying on fast turnover. It builds aerobic fitness while improving technical efficiency.

- +The rate cap is the point — if you drift above 20 spm, ease off immediately.
- +To go faster at low rates, lengthen your stroke and increase leg drive force, not speed.
- +The recovery should be slow and controlled. Think about a 2:1 ratio of recovery to drive time.
- +Heart rate should remain in the UT2 zone (130-155 bpm) despite the rate restriction.
- +This drill exposes any technical shortcomings — if your split drifts, check your catch position.
