Steady-state workouts involve rowing at a consistent, moderate pace for 20-60+ minutes to build aerobic fitness. Interval workouts alternate between hard efforts and rest periods — for example, 8x500m with 90 seconds rest — to develop speed and lactate tolerance. Test pieces like the 2K or 5K measure peak performance over a set distance. Time-based workouts (such as 30 minutes at rate 20) develop endurance within stroke rate constraints.
